Rowing basics
Rowing performance is measured primarily by split time — the time taken to row 500 metres. A 2:00/500m split means the rower would complete 500m in 2 minutes at that sustained pace. The Concept2 indoor ergometer (erg) displays pace in this format and is the universal standard for comparing indoor rowing performance worldwide.
Watts (power output) can be derived from split: Power = 2.80 / (split in seconds / 500)³. At a 2:00/500m split (120 seconds), power = 2.80 / (120/500)³ = approximately 141 watts. Higher split (slower pace) = dramatically lower power due to the cubic relationship.

What is a good 2000m rowing time?
For adult men on a Concept2 ergometer: sub-7:00 is club competitive; sub-6:30 is strong club level; sub-6:00 is elite amateur or lightweight; sub-5:40 is national competitive level. For adult women: sub-7:30 is club competitive; sub-7:00 is strong; sub-6:30 is elite amateur level. Times improve significantly through aerobic base building and rowing-specific strength. How does the damper setting affect rowing effort?
The damper setting on a Concept2 (1–10) controls the airflow into the flywheel housing. A higher setting increases air resistance — it feels harder to accelerate the flywheel but does not increase the total work done per stroke if you pull with the same power. Most coaches recommend a damper setting of 3–5 for most training, which mimics the feel of a rowing boat and emphasises leg drive speed over brute force. The damper setting does not change the watts displayed — power output is what matters, not the damper.
Is rowing a good full-body exercise?
Yes — rowing is often cited as one of the most complete gym exercises. The drive phase engages legs (quadriceps, hamstrings, glutes — approximately 60% of power), back (erectors, lats, rhomboids — 30%), and arms (biceps, forearms — 10%). The recovery phase involves hip flexors and core stabilisation. The cardiovascular demand is very high because of the large muscle mass involved. Indoor rowing is also non-impact and low-injury risk, making it suitable for athletes managing lower limb problems.
