How do I know if I'm dehydrated?

Urine colour is the simplest check: pale yellow = well hydrated, dark yellow = drink more, clear = possibly over-hydrated. Thirst is a late signal — don't wait until you're thirsty during hard exercise.

Do I need sports drinks?

For sessions under 60-90 minutes, water is fine. For longer or very intense sessions in heat, a drink containing sodium and carbohydrates helps maintain performance and electrolyte balance.
